Light is a mood input you can control

I was twenty-three, living in a basement apartment in Chicago, when I realized I hadn't seen the sun in four days. Not really seen it. I left for work before dawn, sat under fluorescents all day, came home after dark. My mood collapsed like a tent with a broken pole. I felt slow, irritable, detached. I assumed I was broken. It didn't occur to me that I was just living in the wrong light.
Most of us think about light as something that lets us see. But your brain treats it as a time signal, a reset button for the internal clock that governs when you sleep, when you wake, when certain hormones flood your system. That clock, a cluster of neurons in your hypothalamus called the suprachiasmatic nuclei, syncs to the solar day through a pathway from your retina 1. When the light you're exposed to stops matching the pattern your biology expects, the whole system drifts. And one of the first things that drifts is your mood.
The relationship between circadian rhythms and mood disorders runs both ways 2. Depression disrupts your internal clock. But a disrupted clock also predisposes you to depression, impulsivity, and mania 3. We used to live in a world where this was hard to screw up. You got bright light during the day because you were outside. You got darkness at night because there was no other option. Now we've inverted it. We spend our days indoors under light that's dimmer than an overcast morning, and our nights under LEDs and screens that tell our brains it's still afternoon 4.
The stakes are higher than feeling groggy. Circadian disruption is associated with diabetes, obesity, heart disease, and cognitive impairment 4. It alters hormonal rhythms and metabolism in ways that compound over time 5. But the piece that matters most to me, the piece I see play out in the Resolv community every day, is mood. When your circadian system is disorganized, your emotional regulation goes with it.
Bright light therapy works, and it's not just for winter
Bright light therapy started as a treatment for seasonal affective disorder, the kind of depression that shows up like clockwork in November and lifts in March. For that, it's the first-line treatment, more established than any medication 6. But the research has expanded. There's evidence it works for chronic depression, antepartum depression, premenstrual depression, and bipolar depression 6. The mechanism is straightforward: bright light in the morning resets your circadian clock, pulls your sleep-wake cycle back into alignment, and stabilizes the rhythms that regulate mood.
The standard protocol is 10,000 lux for thirty minutes in the morning, usually within the first hour of waking. That's about as bright as the sky half an hour after sunrise. You sit near the light, let it hit your eyes without staring directly at it, and go about your morning. Some people read, some eat breakfast, some just sit. The effect builds over days, not hours. Most people notice a shift within a week.
I'm not going to oversell this. The data on non-seasonal depression is promising but still incomplete 6. It's not a cure, and it doesn't work for everyone. But it's free of the side effects that come with medication, it's something you can try on your own, and for a meaningful number of people, it moves the needle.
Timing matters more than intensity
The circadian system doesn't just care whether you get light. It cares when. Light in the morning advances your clock, makes you wake earlier, stabilizes your rhythm. Light at night delays it, pushes everything later, and disrupts the boundary between day and night that your brain needs to function 7. This isn't abstract. Studies show that the timing of light exposure directly affects mood and brain circuits 7.
What this means practically: if you're struggling with low mood, getting bright light early is one of the highest-leverage moves you can make. If you're struggling with sleep, eliminating bright light after sunset is just as important. Your phone at midnight isn't just keeping you awake. It's telling your brain that it's the middle of the day, which scrambles the melatonin rhythm that governs your sleep-wake cycle 4.
Melatonin is the hormone that signals darkness. It rises in the evening, peaks in the middle of the night, drops in the morning. Light at night suppresses it, flattens the rhythm, and weakens the signal that it's time to sleep 4. Over time, that leads to the kind of chronic circadian misalignment that shows up as both insomnia and depression.
The fix is not complicated, but it requires you to treat light as a controlled input, not something that just happens to you.
What you can actually do
Start with morning light. If you can get outside within an hour of waking, do that. Even ten minutes helps. Overcast sky is still brighter than indoor light. If you can't get outside, sit by a window. If that's not an option, a 10,000 lux light therapy box costs about sixty dollars and does the job.
Then protect your evening. Dim your lights after sunset. Use amber or red bulbs in the rooms where you spend your evening. If you're on a screen, use a blue light filter or just turn the brightness down. The goal is not to live like a monk. The goal is to give your brain a clear signal that the day is ending.
If your schedule is irregular, if you work nights or swing shifts, this gets harder. But the principle holds. Your circadian system needs a consistent light-dark pattern. If you can't match the solar day, you need to create an artificial one. Blackout curtains during your sleep time, bright light during your wake time, the same schedule every day.
One thing I hear a lot in the Resolv app: people feel powerless over their mood. They're waiting for a medication to work, waiting for therapy to click, waiting for something external to fix them. Light is different. It's an input you control. You can start today, you can see the effect within a week, and you don't need anyone's permission.
The limits of what we know
I want to be honest about the edges here. We know that circadian disruption and mood disorders are linked 2. We know that bright light therapy works for seasonal depression and shows promise for other types 6. We know that light at night disrupts your internal clock and that disruption has metabolic and psychological consequences 5. But the exact mechanisms, the dose-response curves, the individual variation, all of that is still being worked out.
Some people respond to light therapy within days. Some people don't respond at all. Some people need more intensity, some need less. If you have bipolar disorder, bright light can trigger mania, so you need to be careful and ideally work with a clinician. If you're on medication that makes you photosensitive, same thing.
This is not a replacement for treatment if you need treatment. But it's also not nothing. For a lot of people, it's the difference between functional and not, between stable and spiraling.
You are the one who decides
The medical model wants to make mood a diagnosis, something that happens to you, something that requires an expert to fix. I think that overreaches. Some people need medication. Some people need intensive therapy. But a lot of people just need to stop living in a light environment that their biology can't handle.
You don't need a prescription to go outside in the morning. You don't need a therapist to dim your lights at night. You don't need anyone to tell you that your mood is worth protecting.
Light is an input. You control the input. Start there.
